The more effective approach for a confirmed evening chronotype is working with the tendency where genuinely possible (a later, but still consistent, bed/wake schedule) rather than forcing an earlier schedule that fights against it — while still applying the core hygiene principles (consistency, light exposure timing) adapted to that individual's natural rhythm rather than a generic "everyone sleeps 10pm-6am" template.
Strategic napping: when it helps and when it actively hurts
The real, practical guidance: a short (10-20 minute) early-afternoon nap is a genuinely low-risk way to address acute sleepiness without meaningfully disrupting nighttime sleep; a longer nap, or one taken later in the day, is a real tradeoff — it might provide more immediate restoration but at a real cost to that night's sleep pressure and ease of falling asleep, and someone already struggling with nighttime sleep onset should be especially cautious about anything beyond a short, early nap.

The practical distinction worth understanding: melatonin's real, evidence-supported use case is shifting circadian timing (jet lag, working against a delayed sleep phase) — using it nightly, long-term, as a general sleep aid for someone whose actual problem is poor sleep hygiene or an underlying condition like sleep apnea, is treating the wrong problem, and addressing the actual underlying cause (light exposure timing, caffeine cutoff, or a genuine sleep disorder requiring diagnosis) is more likely to produce durable improvement than supplementing around it.
Building a genuinely sustainable wind-down routine, not just a checklist
A wind-down routine's actual mechanism of benefit is reducing physiological and cognitive arousal before attempting sleep — this means the specific activities matter less than whether they genuinely produce that effect for the individual, which varies meaningfully between people:
